How to make any dinner high-protein and low-calorie

Five habits do most of the work, and they turn family favorites lighter without anyone feeling short changed. For a whole week planned this way, see the high-protein meal plan.

Lean protein, a generous portion

Chicken breast, turkey, shrimp, white fish, pork tenderloin, flank steak, eggs, tofu and beans give the most protein for their calories. Plan on 5 to 6 ounces raw per adult.

Half the plate vegetables

Broccoli, peppers, zucchini, cabbage and green beans add volume and fiber for very few calories, so the plate looks and feels like a full dinner.

Starch on the side

Rice, pasta and tortillas are where calories add up fastest. Serve them on the side, so everyone takes what they want, or swap in cauliflower rice or zucchini noodles.

Sauces that bring protein

Greek yogurt sauces, salsa, citrus and herbs carry a lot of flavor for few calories. A tzatziki adds protein where a cream sauce would add 200 calories.

Measure the oil

A tablespoon of oil is 120 calories. Use a spoon rather than a free pour, and roast on a hot sheet pan so a little goes further.

High-protein, low-calorie dinners: questions people ask

What is a good high-protein, low-calorie dinner?

A lean protein with plenty of vegetables and a small portion of starch: shrimp and broccoli stir-fry, chicken burrito bowls over cauliflower rice, baked salmon with asparagus or turkey taco stuffed peppers. Each recipe on this page has at least 30 grams of protein and under 450 calories a serving.

How much protein should a low-calorie dinner have?

For most adults, 30 to 40 grams. If you are losing weight, 1.2 to 1.6 grams of protein per kilogram of body weight a day helps keep muscle and keeps you full, and dinner usually carries a third of it. The protein calculator works out your number.

What are the leanest proteins for dinner?

Per 100 calories: shrimp, white fish such as cod, chicken breast, turkey breast and egg whites give the most protein, followed by pork tenderloin, 93% lean ground turkey, flank steak and plain Greek yogurt. Salmon and chicken thighs have more fat but are still good choices.

How do I make a low-calorie dinner filling?

Protein and fiber are the two things that keep you full. Start with a big portion of lean protein, fill half the plate with vegetables, add beans where they fit, and eat soup or salad first on hungry days.

Will my family eat these?

They are ordinary family dinners: tacos, stir-fry, meatballs, burrito bowls. Where a recipe skips a starch, the family can have rice, pasta or tortillas on the side, which isn’t counted in the numbers.

Calories and protein are per serving, worked out from USDA FoodData Central values for each ingredient and rounded. Brands and portions vary. This is cooking guidance, not medical advice. Updated October 18, 2026.
